Why heat slows you down more than it feels like it should

Running generates far more heat than movement. Only about a quarter of the energy your muscles produce becomes forward motion; the rest becomes heat you have to shed. In cool air that happens easily. As air temperature rises, the gradient between your skin and the air narrows, so you shed less heat by convection and rely more on sweat evaporation.

To sweat more you have to move more blood to the skin, and that blood is no longer available to deliver oxygen to working muscle. Your heart compensates by beating faster at the same pace — the phenomenon usually called cardiac drift. That is why heat feels like it arrives suddenly: for the first twenty minutes your body copes, and then the compensations run out at once.

Humidity is the part athletes underestimate. Evaporation is what actually cools you, and evaporation depends on how much water the air can still absorb. At high humidity sweat runs off you instead of evaporating, which means you lose the fluid without getting the cooling. A humid 28°C day is harder than a dry 33°C one.

A hot, humid race for an unacclimated athlete totals 28 + 16 + 12 = 56 seconds per kilometre. Over a half marathon that is nearly twenty minutes.

Acclimation is the one variable you can change

You cannot choose the weather, but the 20-second swing between low and high acclimation is the largest controllable factor on this page. Heat adaptation is well-established and reasonably fast: repeated exposure increases plasma volume, lowers the core temperature at which you start sweating, raises sweat rate, and reduces the sodium concentration of your sweat.

Those adaptations show up within roughly a week of consistent exposure and are substantially complete in about two, which is why athletes travelling to a hot race are usually advised either to arrive well ahead or to do their heat preparation at home beforehand. Training in the warmest part of the day, adding layers on easy runs, or using post-session heat exposure all work.

The relevant point for pacing is this: if you have done none of that, you are the low-acclimation athlete, and the honest plan is a slower target rather than the hope that race-day adrenaline covers the gap.

How to actually execute a hot run

  • Start slower than the adjusted target. Heat stress accumulates, so the penalty is not evenly distributed. Banking a little time early in a hot race is the classic way to lose a lot of it later.
  • Cool externally at every aid station. Ice in the hands, down the suit, and on the back of the neck lowers perceived effort and buys real pace. Water poured over you does more for cooling than the same water drunk.
  • Pace by effort, not by the watch. Once cardiac drift sets in, holding a fixed pace means climbing intensity. Let the pace fall and keep the effort steady.
  • Raise sodium, not just fluid. High sweat rates lose salt as well as water, and drinking plain water to thirst in a long hot race can dilute blood sodium. The ACSM position stand on fluid replacement is the standard reference here, and it is cited on our methodology page.
  • Plan a run/walk from the start if the penalty exceeds about 45 seconds per kilometre. Walking aid stations deliberately is faster than walking involuntarily at 30K.

This is a pacing tool, not medical guidance. Heat illness is a genuine emergency: confusion, stopping sweating, chills in hot conditions, or feeling unwell mean stop and find race medical staff, regardless of what any calculator says.

How to use the result

Start with the run pace you could hold in normal conditions, then add the expected race temperature, humidity, and acclimation level. Use the adjusted pace for race-plan checkpoints, not as permission to ignore heat stress.

  • Use the conservative result for 70.3 and Ironman pacing.
  • Keep the original pace as a best-case reference only.
  • Recheck the plan if the forecast changes during race week.

Example race read

A 5:30/km open-half-marathon athlete may plan closer to 5:50-6:05/km in a hot 70.3 run depending on humidity and bike cost. That slower target can protect the second half of the run and reduce the chance of a late walk spiral.

Common mistakes

The biggest mistake is treating heat as a mindset problem. Heat changes cooling cost, heart rate drift, gut tolerance, and perceived exertion. If the calculator adds time, build that time into the plan before the aid stations and medical tent do it for you.

When to be conservative

Use the slower end of the estimate when the race has exposed pavement, little shade, late-day start times, poor heat acclimation, or a long bike that already pushed hydration. The safer target is usually the one you can still hold after mile five while still cooling, drinking calmly, and thinking clearly.

Match fluid to thirst and sweat rate, include sodium, and use cooling - ice on the neck and down the suit - which lowers heat strain without adding fluid at all.
