Duathlon Distances

The official run-bike-run distances for every duathlon format, taken directly from the World Triathlon Competition Rules - including the two different Standard distances that make duathlon finish times hard to compare.

The short answer

A duathlon is always run, then bike, then run. A standard duathlon is either 5 km / 30 km / 5 km or 10 km / 40 km / 5 km - both appear as official Standard distance in the rules. A sprint duathlon is up to 5 km, up to 20 km and up to 2.5 km.

That the standard distance has two versions is the thing most articles on this subject miss, and it matters: the second version is 5 km of extra running and 10 km of extra riding, which is comfortably half an hour of racing. If someone tells you their standard duathlon time, it means little until you know which one they raced.

The first run decides the race

In a triathlon the swim is a small share of the day and hard to ruin the rest of the race with. A duathlon has no such buffer: it opens with a run at an intensity you could hold for a standalone race, and every second you spend above your sustainable effort in the first ten minutes is repaid with interest on the bike and again on the second run.

The practical rule is to run the first run about 15 to 20 seconds per kilometre slower than you would race that distance on its own. It will feel far too easy, which is precisely the point - you should be passing people during the second run rather than being passed.

Expect the second run to come in about 20 to 25 seconds per kilometre slower than the first when the race is executed well. A gap of 40 seconds or more per kilometre is the signature of an over-raced opening run or an over-ridden bike, and it is the single most common way a duathlon goes wrong.

Pacing targets from your standalone 5 km

If you can race a standalone 5 km in the time on the left, these are realistic targets for a sprint duathlon's two runs. The first-run column is deliberately conservative; the second-run range reflects a well-ridden bike at the fast end and a hard one at the slow end.

Duathlon compared with triathlon

  • No swim, so no open-water anxiety. This is why duathlon is often recommended as a first multisport race for runners and cyclists who have not learned to swim.
  • Much higher impact load. Two runs with a hard bike between them is a heavier session for your legs than a triathlon of similar duration, and it needs more recovery afterwards.
  • Transitions matter more. Sprint duathlons are short, so the two transitions are a large share of the total - the same arithmetic that makes transitions worth practising for sprint triathlon.
  • Weather sometimes turns triathlons into duathlons. When a swim is cancelled for wind, cold or water quality, races commonly convert to a run-bike-run format at short notice, so knowing how to pace one is useful even if you never enter one deliberately.

How long does a duathlon take?
A sprint duathlon typically takes an hour to 1:45 and a standard duathlon two to three hours depending on which of the two official standard formats the race uses. Because the standard distance has two versions, comparing finish times between duathlons is less meaningful than between Olympic triathlons.
How should I pace the first run in a duathlon?
Slower than you want to. The most common duathlon mistake is racing run 1 at open 5 km effort, which leaves you unable to ride hard and turns run 2 into damage control. Aim to run the first run about 15 to 20 seconds per kilometre slower than a standalone race of the same distance.
Why is the second run so much slower?
On a well-executed race, expect the second run to be about 20 to 25 seconds per kilometre slower than the first - that is the figure the pacing table above uses. If you over-raced the opening run or over-rode the bike it can easily stretch to 40 or 60 seconds per kilometre, which is the usual signature of a duathlon that went wrong. It is the same run-off-the-bike effect triathletes deal with, except that you arrive at it having already raced a run.
Is a duathlon harder than a triathlon?
It is harder on the legs and easier on the nerves. There is no swim to worry about, but running twice means the impact load is much higher and there is no low-impact leg to recover on. Runners tend to find duathlon more accessible; swimmers usually find it less forgiving.
What is Powerman?
Powerman is a long-distance duathlon race series, best known for Powerman Zofingen in Switzerland. Its distances are set by the series rather than by the World Triathlon table above, so check the specific event before planning.
